Arm Circles: Sit or stand tall with your arms outstretched to the sides at shoulder level. Make small circles with your arms, 10 forward and 10 backward, focusing on engaging your core muscles, and keeping shoulders away from your ears.
Pelvic Tilts: Lie on your back with your knees bent and your feet flat on the floor. Breathe out and gently press your lower back into the mat, engaging your core. Inhale and tilt your pelvis back to your neutral spine.. Repeat 10-15 times. (Considered alternatives for those with herniated or slipped discs.
Leg Lifts: Lie on your back with your legs extended and your arms by your sides. Lift one leg straight up towards the ceiling, keeping your core engaged and your lower back pressed into the mat. Lower the leg and repeat with the other side. Do 10–15 repetitions per leg, considered starting with a slightly bent knee and working your way up to a straightened knee.
Cat-Cow: Start on all fours with hands shoulder-width apart and knees hip-width apart. As you inhale, arch your back and look up (cow pose). As you exhale, round your back and tuck your chin to your chest (cat pose). Repeat 10-15 times, focusing on smooth transitions. (also considered alternatives for any spinal degeneration, stenosis or spondylosis)
Side Plank: Start on your side with your elbow directly under your shoulder and your legs stacked. Lift your hips off the mat, forming a straight line from head to toe. Hold for 5–10 seconds per side, and repeat 3-5 times. Option to bend the legs for a modification when getting started.
Remember to listen to your body, modify exercises as needed, and stop if you feel any pain.
